Cardio for Beginners: Zones, Intensity and How to Start
Cardio does not have to mean running until you throw up. Learn the zones, start easy and build endurance the sustainable way.

Forget all-out effort
The most common beginner mistake is going too hard, too soon, and quitting after two sessions. Sustainable cardio starts at a pace you can actually repeat.
The two zones you need
- Zone 2 (easy): you can hold a conversation. This builds your aerobic base — 80% of your cardio should live here.
- Zone 4 (hard): you can only say a few words. Short interval bursts — the other 20%.
Slow is smooth, and smooth is fast.
A beginner weekly plan

How to progress
- Add 5 minutes to your easy sessions each week.
- Once easy sessions feel comfortable, add one interval day.
- Progress from walking to jogging or cycling at the same easy effort.
How much cardio do I need for health?
Around 150 minutes of moderate cardio per week is the widely cited target. That is 30 minutes, five days a week — walking counts.
Cardio before or after lifting?
For strength goals, lift first with fresh legs. For endurance goals, order matters less than doing both consistently.
