How to Follow This Workout
- 1
Warm up for 2-3 minutes — move through the warm-up moves at an easy pace.

Complete the exercises in order. Follow the sets, reps and rest shown — quality reps over speed.
- 3
Finish with the cooldown to bring your heart rate down and start recovery.
- Complete 3 rounds of the circuit with minimal rest between moves.
- Hold the plank for 30 seconds per set and add 5 seconds weekly.
- Keep your lower back relaxed — quality reps protect it.
How to Progress
- 1.Add 5 seconds to each plank hold weekly.
- 2.Slow the tempo on bird-dogs to a 3-second extension.
- 3.Add weighted planks or leg raises once holds reach 60 seconds.
Common Mistakes
- Letting the lower back arch during planks.
- Holding your breath through the holds.
- Rushing the exercises and losing control.
